VDOT Training Paces

VDOT is not your VO₂max. Two runners with the identical lab VO₂max can race very different times — everyone runs at a different speed at their true VO₂max, depending on running economy, efficiency, and durability. VDOT sidesteps that: it’s a single performance score reverse-engineered from a race you’ve actually run, so it already bakes in your real-world economy. Higher VDOT = faster proven performance, not a bigger engine on paper.

Where the penalty comes from

Air temperature is the peer-reviewed anchor (El Helou 2012). Humidity is folded in as a Steadman "feels-like" temperature; body-weight and acclimatization are secondary modifiers with the right direction but softer magnitudes. The weight dividend uses ~0.9% pace per 1% body-mass (Teunissen 2007; Cureton 1978) with a small power-to-weight edge for short races.

Training Zones (your VDOT)

Give it a race you've actually run and it works out a single fitness score — your VDOT — then the right pace for every kind of workout (easy, marathon, threshold, interval, reps) and your likely times at other distances. It's the standard system coaches use, built by exercise scientist Jack Daniels. Because it's reverse-engineered from a real race, it already bakes in your real-world efficiency — not a lab guess.

Heat & humidity

Running is fastest in cool weather — around 10–12 °C (50–55 °F). Above that you slow down more and more the hotter it gets. That's not a hunch: it comes from the biggest study ever done, 1.8 million marathon finishers. Humidity makes it worse because your body cools itself by evaporating sweat, and muggy air won't let sweat evaporate — so the heat has nowhere to go. We roll temperature, humidity, wind and sun into one "feels-like running temperature" and ease your pace to match.

Your body weight

Bigger runners make more heat but have relatively less skin to shed it through, so they warm up faster — which is why weight matters most when it's hot. Separately, carrying less weight is a little quicker everywhere (roughly 1% faster for each 1% of body weight lost) — but that only holds for losing fat, and never below a healthy racing weight, where losing more actually makes you slower.

Wind

Wind cools you, which eases the heat. Over a race you run into it and with it in roughly equal parts, so the extra effort of the headwind mostly cancels the free ride of the tailwind — leaving only a small net time cost.

The big idea across all of it: on a hot day your goal pace is a plan you commit to from the first step — not a cushion to bank early and then pay for with a blow-up at halfway.
